Quick on how this works: we chat here for coaching — questions, adjustments, debriefs — and your actual prescribed workouts live on your intervals.icu calendar (synced to Zwift automatically). I'll build that out as we talk.

I can already see: FTP 280W, 82kg, and a solid year of consistent Zwift riding — about 3.4h/week, mostly 60-90min sessions (SST/tempo midweek, longer endurance ride on weekends). Good base of consistency to build on.

Before I start shaping a plan — how old are you, and are you male or female? (Age and sex both change how I individualize things, so I ask everyone up front.)

45 and male — noted, that puts you in masters territory, which mostly just means we keep strength in the plan year-round and I watch recovery a bit closer.

What's the goal? Racing something specific, a big event on the calendar, or just "get stronger/faster" for now?

no race planned. my goal is 4 W/kg. been stuck around 3.4 for over a year now. maybe a gran fondo next summer if I get there but the number is the goal

How many years have you been training with any real structure (intervals, plans, that kind of thing) — versus just riding whatever felt good?

3 years on zwift, mostly their built in plans or just group rides and pace partners. before that I just rode outside in summer. never had a coach

Got it — 3 years of Zwift structure but self-directed, no real periodization. That plateau at 3.4 W/kg for a year makes sense: built-in plans and pace-partner riding are great for consistency but rarely force the progressive overload that breaks a plateau.

What days can you train, and roughly how many hours a week total? And which day usually has the most time for a longer ride?

tue and thu mornings 6-7 before work, weekends more flexible. saturday can be 2h+, sunday maybe 1h. so 5ish hours, could stretch to 6. I mostly ride inside but honestly I'd like to get outside more while the weather holds

Good, that gives us a solid frame: Tue/Thu mornings, Sat as the long day, Sun shorter — call it 5-6h/week. And yes, let's get you outside — that plateau might partly be "same wattage, same trainer, same routine" for three years. Fresh stimulus outdoors (real hills, group dynamics) can help too.

Standard question before we load up hard training: any history of chest pain/pressure during exercise, fainting or near-fainting, irregular heartbeat, or unusual breathlessness for the effort? And any family history of sudden cardiac death or heart disease before ~50?

no to all of that. healthy overall. sometimes stiff lower back from the desk job but never on the bike

Any daily medications I should know about? Specifically asking because things like beta-blockers change how I'd gate intensity (power/RPE instead of HR).

no medications. equipment: kickr bike for zwift, hr strap, and a canyon endurace with a power meter for outside. got a pair of adjustable dumbbells up to 24kg gathering dust in the basement

Saved. Now — any family stuff (partner, kids) I should plan around, or other regular commitments outside work?

married, two kids 9 and 12. weekday evenings are family time, that's why I train at 6am. sunday afternoons are usually kids sports. work is calm-ish, product manager, worst weeks are quarter ends

Good to know — quarter-ends are the flag for me to lighten things up rather than pile on. And Sunday afternoons taken means Sunday rides should stay short and morning-ish.

Quick one on food: any dietary pattern I should know (vegetarian, allergies, etc.), and do you eat/drink anything on the bike currently, even on the longer Saturday rides?

nothing special, no allergies. on the trainer just water, maybe a coffee before. never eat on rides under 90 min

Do you want me to just own the plan and tell you what to do, or would you rather we decide big calls together, or you drive and I'm more of an advisor/sounding board?

you lead. if I knew how to plan this myself I wouldn't be stuck at 3.4. straight talk is fine, I don't need cheerleading

Last couple of housekeeping questions: do you use any recovery tracker (Whoop, Garmin watch, Oura, Apple Watch, etc.), or nothing? And do you have an Instagram you don't mind me glancing at for race/ride context?

garmin watch, wears it at night too so sleep and hrv should be in there. no instagram worth looking at :) so what's the plan coach?

Alright, here's what the data shows and what I'm going to build.

Your numbers: FTP 280W (3.4 W/kg) — and your power curve confirms it's not stale, so no need to test, we trust it. But the shape is telling: your 5s and 1-min power are genuinely weak (sub-"Fair" tier), while your 5-min and 20-min numbers sit solidly Moderate-to-Good. You're a diesel with almost no top-end — which fits three years of steady Zwift SST with zero real anaerobic/VO2max work and no progression scheme.

That plateau isn't bad luck — it's the predictable ceiling of doing the same sessions on repeat. Getting to 4.0 W/kg (328W) needs real periodization: proper VO2max stimulus you've never trained, progressive overload week to week instead of the same watts forever, more volume (we'll build from 3.4h toward your 5-6h ceiling), and heavy strength to protect power as a 45-year-old.

Plan shape: Tue/Thu mornings stay your quality days (threshold + VO2max, alternating), Saturday becomes your long ride (building toward 2h+, outdoors when weather allows), Sunday short and easy. Strength — using those dumbbells finally — goes in twice a week to start.

One question: your weekday evenings are family time and mornings are already booked with riding — where would strength actually fit? Early Saturday/Sunday before the ride, or would you rather tack 15-20min onto the end of a Tue/Thu session?

Here's the week (Mon Aug 31 – Sun Sep 6):

  • Mon: rest.
  • Tue, 6-7am: threshold — 2×10min @ ~260-270W, ~40min total, + 15min strength tacked on. Strength is home-weights, technique phase for now (light-ish, dialing in form before we load it up): split squats, single-leg RDL, step-ups, calf raises.
  • Wed: rest.
  • Thu, 6-7am: VO2max — 4×3min @ ~300-320W, ~40min total, + 15min strength. The stimulus you've never actually trained.
  • Fri: rest.
  • Sat: long ride, outdoor if weather holds, ~95-100min endurance pace. Building you toward 2h+ over the next few weeks — your longest ever on file is 91min, so we're stepping up gradually, not jumping straight to it.
  • Sun: easy 45-50min, done by early afternoon so it doesn't eat into kids' sports time.

Getting this onto your calendar now — should sync straight to Zwift for the Tue/Thu sessions. Weekend rides just ride to the numbers I give you each time.

All six sessions are live on your calendar now, Tue Sep 1 through Sun Sep 6 — threshold intervals + strength Tue, VO2max intervals + strength Thu, ~95min endurance Sat, easy 45min Sun. Zwift should pick up the Tue/Thu sessions automatically.

This is week one of building the top-end you've never trained — threshold and VO2max targets will step up as you handle them.

Tuesday: 10min warmup, 2×10min at ~93-96% FTP (260-270W for you) with 5min recovery between, 8min cooldown. Strength follows right after.

nice. and zoomed out — what does the road to 4.0 actually look like from here?

AMA

Straight talk: 3.4 → 4.0 W/kg is +48W, about 17% — that's not a one-block fix, especially at 45 with a year-long plateau behind it. Realistic timeline is 4-6 months minimum, more likely toward next summer if we want it to stick rather than come from a lucky test day.

Shape of it: right now through Sept-Oct is base — building volume toward your 5-6h ceiling, introducing real VO2max work for the first time, strength in Anatomical Adaptation phase (technique before load). Recovery week every 4th week, non-negotiable. Nov-Dec shifts to build — heavier strength, sharper intervals, first CP retest end of November to see what moved. Beyond that we reassess and plan the next block toward that gran fondo if it's still on.

No shortcuts here — the plateau came from three years of the same stimulus, so the fix is genuinely different training, not more of the same at higher volume. First checkpoint is the November retest.

Solid execution on your first threshold session — right in the zone we wanted.

48 minutes, IF 0.84, normalized power 236W (84% of FTP) across the whole file including warmup/cooldown — that's exactly the shape a well-paced 2×10min threshold session should have.

felt controlled, maybe 7/10. first interval I went out a bit hot, 274 avg, second one more like 263. the strength part after was humbling though, legs like jelly from split squats with 12kg 😅

Your read matches the file — rep 1 at 274W was a touch hot (~98% FTP, above the 260-270W target), rep 2 settled to 263W. Next time ease off rep 1 by ~5-10W so both land even — that's what "controlled" threshold actually looks like, and it'll leave more in the tank for VO2max on Thursday.

Done — VO2max + strength moved to Friday morning. Saturday's long ride stays as is, so you'll have quality Fri/Sat back to back this week — should still be fine since Friday's the shorter session, but keep Saturday conversational if the legs feel it.

first proper outdoor ride in months. did the loop south of town, some real hills for once. felt SO good to be outside, forgot how different real descents are. vo2 friday went ok too btw, last interval was a fight

Nice work on both counts. Friday's VO2max: 306, 310, 302, 295W across the four reps — that's solid, even pacing, and HR climbing 168→177 tells the real story. Rep 4 dipping to 295W while still holding zone 5 after that build-up is exactly what "a fight" should look like — you didn't fall apart, you just paid the accumulated cost. That's the stimulus we wanted.

Today's ride — 97 minutes, which is your longest ever on file, beating the old 91min ceiling. 1098kJ, VI 1.10 which fits real terrain instead of Zwift's flatter demand curve. Good first step toward those 2h+ Saturdays.

How'd the legs feel on the climbs specifically — comfortable grinding up them, or did the hills expose anything?

climbs were honestly fine, steady tempo-ish. what got me was the punchy little rises, had nothing when the road kicked up suddenly. guess that's the top-end thing you mentioned

That's the exact gap we're targeting — punchy accelerations are 1min-ish anaerobic power, which is precisely what three years of steady Zwift riding never trained. Nothing wrong with your engine; you just never built the top end to go with it.

That's also why Thursday's VO2max session matters more than it might feel like right now — those 3min efforts are building the capacity to survive exactly that kind of sudden kick without falling apart. Give it a few blocks.

Sunday Sep 6 · evening

Week one of the new structure, done. Threshold Tuesday landed close to target (263-274W across the two reps), VO2max got shuffled to Friday for the school thing and still came in solid — 306/310/302/295W across the four reps, real fade only on the last one. Saturday was your longest ride ever recorded (97min, real hills) and it told the story cleanly: steady climbs no problem, punchy sudden rises had nothing — exactly the anaerobic gap we're building for.

Sunday's easy spin isn't showing as done yet — let me know if it happened or got skipped.

Nothing alarming this week, first real signal that the diagnosis was right. Next week we keep building on this base before nudging VO2max targets up.

did it! easy 45 on zwift this morning, forgot my garmin so it probably synced weird. good first week. same again next week?

Week 2 is on the calendar — small progression, not a repeat: threshold stretches to 2×12min (same watts, focus on pacing both reps even), VO2max keeps the same watts but recovery trims from 3min to 2:30, Saturday's ride goes to 105min, Sunday stays 45min easy. Strength holds the same loads this week — get those reps clean before we add weight.

Nice work finishing the week strong, and no worries on the Garmin — you did it, that's what counts.
